Two-day resistance-band plan

A compact whole-body routine built around secure band setups.

Regular resistance work supports strength and physical function. This schedule applies general training evidence to a practical routine.

Your weekly sessions

SESSION 1 / Use a securely anchored resistance band and a stable push-up surface.

Bands / squat, push & pull

Use a securely anchored resistance band and a stable push-up surface.

  1. Chair squat — Start with 1–2 × 8–12 controlled reps

    Quadriceps and gluteus maximus; trunk stabilizers assist. Sit back toward a sturdy chair, tap it lightly, then stand tall with feet grounded.

  2. Incline push-up — Start with 1–2 × 8–12 controlled reps

    Pectoralis major, anterior deltoids and triceps. Place hands on a stable elevated surface; lower with your body in a straight line.

  3. Band row — Start with 1–2 × 8–12 controlled reps

    Rhomboids, mid trapezius, lats and biceps. Anchor the band securely. Pull elbows toward ribs, pause and return with control.

  4. Hip hinge — Start with 1–2 × 8–12 controlled reps

    Gluteus maximus and hamstrings; spinal erectors stabilize. Soften knees, move hips back and keep the weight close to your legs.

  5. Pallof press — Start with 1–2 × 8–12 controlled reps

    Abdominals, obliques and trunk stabilizers. Press hands forward without letting the band turn you.

SESSION 2 / Alternate lower-body patterns while retaining upper-body strength.

Alternate lower-body patterns while retaining upper-body strength.

  1. Supported split squat — Start with 1–2 × 8–12 controlled reps per side

    Quadriceps and glutes; hip stabilizers assist. Use a wall or rail for balance; lower vertically and press through the front foot.

  2. Band pulldown — Start with 1–2 × 8–12 controlled reps

    Latissimus dorsi, upper back and biceps. Secure the band high and draw elbows down toward your sides.

  3. Incline push-up — Start with 1–2 × 8–12 controlled reps

    Pectoralis major, anterior deltoids and triceps. Place hands on a stable elevated surface; lower with your body in a straight line.

  4. Lateral band step — Start with 1–2 × 8–12 controlled reps

    Gluteus maximus and hip stabilizers. Take controlled side steps with soft knees.

  5. Bird dog — Start with 1–2 × 8–12 controlled reps per side

    Abdominals, obliques and trunk stabilizers. From hands and knees, reach opposite arm and leg without shifting your trunk.

How to progress

Weeks 1–2: learn comfortable setups and repeatable effort. Weeks 3–5: add a repetition or a little aerobic time. Weeks 6–8: add the smallest resistance increase when technique and recovery stay steady; repeat a phase if needed.

Adjust the plan to your starting point

Test the anchor before each session. Progress band tension after controlled repetitions become repeatable.

Recovery and weekly placement

Leave an easier day between demanding sessions for the same muscles. Adjust the number of sets to your current capacity.
