ONE SESSION / YOUR CHOICE

What are you training today?

Choose a whole-body session, a split or a specific muscle group. Pick your equipment and time, then generate a workout with exercise instructions and your working dose.

Without pulling equipment, this uses shoulder-control work. Add a band, dumbbell or gym access for progressive rows and lat training.

BEGINNER EXAMPLE / GENERATE TO CUSTOMIZE

Full body · Bodyweight

Beginner · General fitness · up to 25 minutes including preparation. The clock is a budget; take the rest your technique needs.

  1. Prepare for 3–5 minutes (5–8 for longer sessions). Walk or march comfortably. For strength sessions, rehearse the first movement with an easier variation or lighter load.
  2. Follow each movement’s dose. Sets, repetitions, time and rest are listed on the cards. Complete the listed sets before moving on. For a 15-minute session, prioritize the first movements and finish when your budget ends.
  3. Choose manageable effort. Finish with about 3 good repetitions still available. Use a stable supported variation or a lighter load.
  4. Finish and record. Take 2 easy minutes. Record the variation, load and repetitions. Repeat a useful session; earn more clean repetitions before increasing resistance.

Without pulling equipment, this uses shoulder-control work. Add a band, dumbbell or gym access for progressive rows and lat training.

WORKOUT OF THE DAY

Seven days. A real flow.

Two lower-body strength exposures, upper-body push and pull work, selective intervals, steady cardio and recovery. Choose another day whenever your schedule changes.

WEEKLY TRAINING FLOW / 01 · 07
38MINUTE FLOW
MONDAY / 38 MINUTES

Basecamp

Start the week with a full-body strength anchor while energy is fresh. The squat, push and pull establish three major patterns.

01 / PREPARE

5 minutes easy walking, then 1 lighter set each of squat and press.

02 / WORK

Complete the movements in order. Use a load that leaves one to three good repetitions on most strength sets. Rest more when technique needs it.

03 / FINISH

Write down the load or variation used. Next week, earn one more clean repetition before increasing load.

Uses bodyweight, a dumbbell or band where available. Open any movement for setup, target muscles and an easier alternative.

Progress without guessing

Repeat this weekly pattern for 4–8 weeks. When all prescribed sets feel controlled, add one repetition or a small load. If fatigue climbs, choose the easier option or remove one set.

How does training fit your week?

Choose your goal, available days and equipment. Every match is a complete plan from the 125-program library, with its original sessions and progression.

Age focus describes an audience, not an eligibility rule. Start with days you can reliably attend. Two or three full-body sessions are a useful starting structure; more days distribute the work rather than automatically delivering better results. Split versus full-body research.

Dumbbell muscle builder

Build muscle with a small home setup

3 days/week40 min/sessionBeginner · Dumbbells & bench · All adults

Your starting point: Start at the lower set and rep targets. Keep about 2 reps in reserve; stop a set when technique changes.

Why this plan works & how to progress

A bench and adjustable dumbbells provide squat, hinge, push and pull patterns. Three exposures allow practice and weekly volume; limited available weight may require higher reps and controlled execution.

Progression: Weeks 1–2: use 2 sets on each movement to establish technique. Weeks 3–6: use the listed sets; add reps while keeping 1–3 in reserve. Weeks 7–8: add a small load once every set reaches the top of its range. Add optional volume only if recovery and performance remain good.

Recovery: Place an easier day between demanding sessions for the same muscles. On non-training days, walk or move comfortably. Include 3–8 minutes of warming up within the session budget; use lighter practice sets before heavy lifts. Reduce work if soreness or fatigue prevents good technique.
