Goblet squat
Quadriceps with glute support. Sit between the hips and stand through the whole foot.

Hip thrust
Gluteus maximus and hip stabilizers. Drive through feet and finish with ribs over pelvis.

Two full-body sessions, riding practice and one easy aerobic day. Easy aerobic work supports general fitness for long stable and riding days.
Begin with a manageable session and record how it affects the next practice. If you can complete every set with sound form and recover well, add a repetition or modest resistance. If quality or recovery falls, reduce a set or move the session away from the hardest sport day.
Riding technique and safety require qualified instruction and appropriate equipment. Increase riding time and gym load gradually, especially after time away.
