SESSION 1 / Strength skill

Squat clusters

Strength skill

  1. Barbell back squat — 3 × (2+2+2) · 20 sec inside

    Quadriceps with glute support. Set bar securely across upper back, brace, sit between hips to a controlled depth, then drive through the midfoot.

  2. Barbell bent-over row — 3 × 8

    Lats, rhomboids, mid-back and biceps. Hinge with a firm trunk, pull bar toward lower ribs and lower without swinging the torso.

  3. Side plank — 2 × 30 sec

    Abdominals, obliques and trunk stabilizers. Stack shoulders over elbow and lift hips, breathing steadily.

SESSION 2 / Press skill

Press skill

  1. Barbell bench press — 3 × (2+2+2) · 20 sec inside

    Pectorals, anterior shoulders and triceps. Use a spotter or safeties, plant feet, lower to a controlled touch point and press without bouncing.

  2. Lat pulldown — 3 × 8–10

    Lats, rhomboids, mid-back and biceps. Pull elbows toward ribs while keeping your chest tall.

  3. Supported split squat — 2 × 8/side

    Quadriceps and glutes; hip stabilizers assist. Use a wall or rail for balance; lower vertically and press through the front foot.

How to progress

Try 3 clusters of 2+2+2 reps with 15–20 seconds between mini-sets and 2–3 minutes between clusters; increase load only with sound reps.

Recovery and weekly placement

Use a rack and safeties; do not cluster technical Olympic catches unsupervised.
