The named format is 8 × 20 seconds work / 10 seconds rest. It is demanding; an 8-minute warm-up and easy cooldown make the total session longer than four minutes.

SESSION 1 / 20:10 interval block

Bike Tabata

20:10 interval block

  1. Moderate bike intervals — 8 min easy + 4–8 × 20 sec hard / 10 sec easy

    Heart, lungs and working leg muscles. After warming up, alternate two minutes brisk and two minutes easy for four to six cycles.

  2. Recovery walk — 5 min cooldown

    Heart, lungs and working leg muscles. Walk easily for 10–25 minutes, finishing refreshed rather than tired.

  3. Wall slide — 2 × 8 comfortable

    Joint control and comfortable range of motion. Slide arms upward on a wall through a comfortable range while keeping ribs relaxed.

Squat · press · row

  1. Goblet squat — 3 × 8–10

    Quadriceps with glute support. Sit between the hips and stand through the whole foot.

  2. Dumbbell bench press — 3 × 8–10

    Pectorals, anterior shoulders and triceps. Set shoulder blades and press weights over the chest.

  3. One-arm dumbbell row — 3 × 10/side

    Lats, rhomboids, mid-back and biceps. Brace your free hand and pull elbow toward the hip.

  4. Glute bridge — 2 × 12

    Gluteus maximus and hamstrings. Press through feet and raise hips without over-arching your lower back.

  5. Brisk walk intervals — 12 min easy

    Heart, lungs and working leg muscles. Alternate a comfortable pace with a faster pace that still allows conversation.

How to progress

Begin with 4 rounds at manageable effort. Progress to 6 then 8 only if you recover well; avoid maximal intervals every day.

Recovery and weekly placement

Skip if newly active; hard intervals should not replace easier aerobic work.
